Warm up:
20 Boybands
20 Mt climbers w/ band
20 crockpot squats
20 clamshells w/ band
That thang:
100 x jump rope/10 merkins
90 x jump rope/9 merkins
80 x jump rope/8 merkins
Down to 10/11 min plank, band on wrists
1 min seated lat pull down
1 min rear shoulder squeeze
1 min reverse plank with optional leg lifts
1 min plank band on knees
1 min superman, band on wrists
1 min arms behind back, band on wrists
1 min tricep extensions
"Don't let go Jack" titanic leg lift
COT: don't let injuries or other impediments stop you from being active. Find an alternative exercise that you can do while taking care of yourself! (like jump roping, which doesn't bug your hip bursitis )
